ベンチプレスは何週間で何kg伸びる?MAXの計算式と研究のまとめ

ベンチプレス伸び計算機とベンチプレス プログラムメーカーは、このページで紹介する研究をもとにしています。数字は、論文の要約や本文で確かめたものです。

研究には、対象者、期間、やり方などの条件があります。紹介する結果は、参加した人たちの平均的な傾向です。同じ研究の中でも伸び方には大きな個人差があり、誰にでも同じように当てはまるとは限りません。

1. 伸びの速さは「今の強さ」で決まる

ベンチプレスのMAXを測った研究を、「MAXが体重の何倍か」で並べました。体重に比べてMAXが軽い人ほど、1週あたりの伸びが大きくなっています。

  • 筋トレ未経験の日本人男性7人(体重の約0.78倍)は、週3回のベンチプレスで、12週間で+34.7%伸びました[1]。
  • MAXが体重の1.1〜1.5倍の経験者の男性では、6〜8週間で+6〜14%でした[3][4][5][7][8]。

男性14グループのうち10グループ、女性3グループのうち2グループが、同じ体重比・同じ週数で計算した予測の幅に入ります。幅から外れた5グループのうち4つは速いペースよりさらに速く伸びていました。控えめなペースより遅かったのは、MAXの40%という軽い重さで行った研究(#2)だけです。

この計算機での使い方:性別と体重比から、1週あたりの伸びの幅を決めます。体重比の「約」がついたものは、グループ全体の平均体重などから計算した値です。男性の1.8倍の点は、研究がないため控えめに置いた推定です。

2. 8週より長い期間の伸び

筋トレ未経験の日本人男性の研究[1]では、24週間のあいだ3週ごとにMAXを測っています。伸びは、6週で+20.0%、12週で+34.7%、24週で+51.8%と、だんだんゆるやかになりました。

9週目からは半分のペースとして計算すると、6〜24週のどの時点でも1週あたり3.2〜3.5%になり、この計算とよく合います。

パワーリフティング大会に出た1,896人の記録では、ベンチプレスの伸びは1年で最大10.5〜12.8kgでした[11]。

この計算機での使い方:9週目からは、半分のペースで計算します。16週より先は根拠が少ないため、予測しません。

3. 測定に慣れるだけで上がる分

  • 男性50人がベンチプレスのMAXを6回測ったところ、1回目から6回目までに約8%上がりました。4回目からは安定しました[12]。
  • トレーニングをしなかった女性のグループでも、6週間後のMAXは+3.0%でした[10]。

この計算機での使い方:研究の伸びには、測定に慣れた分も含まれている可能性があります。MAXを測り慣れていない人は、予測の伸びの一部がこの分になります。

4. 男女の違い

同じトレーニングをした男女を比べた研究をまとめた分析では、上半身の筋力の伸び(割合)は女性のほうが大きい結果でした(17の研究)。下半身の筋力と筋肉の大きさには、男女差は見られませんでした[13]。

また、体重に対するMAXの大きさも男女で違います。約81万件のパワーリフティング大会の記録では、18〜35歳の上位10%のベンチプレスは、男性が体重の1.95倍、女性が1.35倍でした[14]。

この計算機での使い方:男女で別の幅を使います。女性のベンチプレスの研究は2本しか見つからなかったため、体重の0.65倍までは女性の研究、それより上は男性の幅を「体重比 × 0.69(1.35 ÷ 1.95)」で置きかえた推定です。

5. 重さと回数からMAXを出す式

限界まで挙げた重さ(w)と回数(r)から、MAXを出す式がいくつもあります。この計算機では、次の4つを並べています。

式から計算した値が、式を比べた研究[18]の表(5回・9回・10回のときにMAXの何%か)と合うことを確かめています。この表は、別の論文[19]に載ったもので確認しました。

  • ベンチプレスで220人の男性を調べた研究では、10回以下の場合に Brzycki の式が最も正確でした。10回を超えると、どの式もずれました。2つの式の平均をとると誤差が小さくなる可能性がある、とも書かれています[15]。
  • 筋トレ習慣のない男性50人が7〜10回挙げた研究では、Brzycki の式の誤差は平均0.22kg、ばらつきは2.42kg(3.4%)でした[12]。
  • 男女70人の研究では、5回の重さからの予測が最も正確で、式に使う回数は10回までにするべきだとしています[16]。
  • 女性103人の研究でも、10回未満のほうが正確でした[17]。

この計算機での使い方:計算には Brzycki の式を使い、ほかの3つの式の値も並べます。1回ならその重さ、10回を超える回数は10回として計算します。

6. MAXの何%で何回できるか

269の研究(約7,300人)をまとめた分析では、ベンチプレスで限界まで挙げられる平均の回数は次のとおりでした。性別、年齢、筋トレの経験による差は小さい結果でした[20]。

男性16人の研究でも、筋トレの経験による回数の差は、ベンチプレスの90%のときだけでした[21]。

7. 胸で止めるか、止めないか

113人(男性87人、女性26人)を調べた研究では、胸で止めずに挙げたMAXは、胸で止めてから挙げたMAXより、男性で7.8%、女性で7.6%重くなりました[22]。

この計算機での使い方:MAXは、胸で止めずに挙げた重さを入れる前提です。プログラムメーカーの「ポーズベンチ(胸で止める)」の重さは、この差をもとに計算しています。

8. 重さ

  • 筋トレ経験者の男性が8週間、MAXの90%で3〜5回を行ったグループは+15.0kg、70%で10〜12回を行ったグループは+6.4kgで、重いほうがはっきり伸びました[4]。
  • 178本の研究をまとめた分析でも、MAXの80%を超える重さで筋力が一番伸びました[23]。

9. セット数

  • 筋トレ経験者の男性が週3回・8週間、1種目を1セット、3セット、5セットで行いました。ベンチプレスの伸びは+9.3kg、+5.7kg、+6.8kgで、差はありませんでした[3]。
  • 筋トレ未経験の男性48人が6か月行った研究では、5セットのグループが、1セットや3セットより、ベンチプレスの5回の重さと二の腕の裏の筋肉が大きく伸びました[24]。

10. 週の回数

週の合計の量をそろえて回数だけを変えた研究では、どれもはっきりした差はありませんでした。

  • 週3回と週6回(6週間):+7.8kg と +8.8kg[5]
  • 週2回と週4回(8週間):+7.75kg と +8.86kg[25]
  • 週1回と週5回(8週間):+5.6kg と +9.7kg[26]
  • 週3回と週6回(6週間):上半身の筋力 +4% と +6%[27]

11. バーを動かす範囲

筋トレ経験者の男性50人が10週間、胸までしっかり下ろすベンチプレス、3分の2だけ下ろすもの、3分の1だけ下ろすもので行いました。しっかり下ろしたグループが、どの範囲のベンチプレスでもいちばん伸びました[28]。

12. 手幅

男性28人が、狭い・中くらい・広い手幅で6回挙げられる重さを測りました。狭い手幅では挙げられる重さが軽くなりました。広い手幅では二の腕の裏(上腕三頭筋)の働きが小さくなりました[29]。

13. その日の調子で重さを決める

  • 2年以上の経験者の男性が8週間、同じ回数とセット数で行いました。重さを「MAXの何%」で決めたグループは+9.6kg、「きつさ」で決めたグループは+10.7kgでした。差ははっきりしませんでした[8]。
  • 挙げる速さで重さを決めたグループは、決まった%で行ったグループより、6週間でベンチプレスが大きく伸びました(男性:+8% と +4%[30]、女性:+14.5% と +8.7%[10])。

14. 胸と腕を大きくする

  • 筋トレ未経験の男性47人が週1回・8週間行った研究では、インクラインのベンチプレスをしたグループの胸の上のほうが、平らなベンチのグループより厚くなりました[31]。
  • 筋肉の大きさは、限界に近いところまで行うほど増えていました[32]。
  • 二の腕の裏は、腕を頭の上に上げて行う種目のほうが大きく発達しました(筋肥大の研究まとめで紹介)。

15. 有名なプログラムについて

スモロフJr、シェイコ、5/3/1 など、ベンチプレスを伸ばす有名なプログラムはたくさんあります。ただ、プログラムの名前で論文を調べても、効果を試した研究は見つかりませんでした。「◯週間で+◯kg」は、使った人の話で、研究の数字ではありません。

16. この計算機の計算方法

  1. 体重比:ベンチプレスのMAX ÷ 体重。
  2. 1週あたりの伸び:性別ごとに、体重比の点で決めた幅を直線でつなぎます(計算機のページの表)。
  3. 期間の伸び:1週あたりの伸び × 週数。9週目からは半分のペースで数えます。
  4. MAXの推定:Brzycki の式。回数は10回まで。
  5. 何kgなら何回:MAX × 割合を2.5kg単位に丸め、上の表の平均と「平均 ± 標準偏差」の回数を出します。
